I do the following:
1.
Wide grip barbell curls - 1x25, 1x15, 1x10, 1x8
+ (Superset)
Behind the neck barbell triceps extension - 1x25, 1x15, 1x10, 1x8
2.
Narrow grip barbell preacher curls - 2x10
+ (Superset)
Dips from the bench behind you setting your feet on the bench in front of you (palms about 10'' apart) - 2x15
3.
One arm dumbbell concentration curls - 1x12
+ (Superset)
Triceps one arm dumbbell kickbacks - 1x12
4.
Reverse grip barbell curls 1x12
Immediately after that take a cup of juice with 2 teaspoon of simple sugar mixed.
Take a protein drink 15-30 min after workout.
